Think You're Getting Enough Protein? Think Again

Ask someone over 50 whether they eat enough protein and the answer is almost always a confident yes. Dal at lunch, eggs at breakfast, paneer at dinner, it feels like plenty. But the target itself quietly moves as you age. What counted as “enough” at 35 may not be enough at 55 not because your diet changed, but because your body's relationship with protein did.
Most people have no idea what their protein target even is
Ask how much protein someone needs in a day, and most can't answer not because they're wrong, but because it's never occurred to them there's a number to hit. Protein has quietly sat in the background of "eat a balanced diet" advice, while calories and sugar got the attention.
If people do carry a number around, it's usually 0.8 g/kg of body weight per day, real but built from decades-old research to find the bare minimum needed to avoid deficiency, not what’s needed to stay strong as you age. Most people aren't undershooting a target they know. They don't know one exists. Geriatric researchers have said for over a decade that this number is too low for older adults. The 2013 PROT-AGE Study Group recommends 1.0-1.2 g/kg for healthy adults over 65, and 1.2-1.5 g/kg during illness or surgical recovery. For a 65 kg adult, that's 52 g a day versus 65-80 g, a meaningfully bigger plate, not a rounding error. The number most people carry in their head is a floor built for someone else's biology.
Anabolic resistance: the same meal does less work
Even the same meal you have always eaten does less for you now, muscle becomes less efficient at converting dietary protein into actual muscle tissue as you age. Researchers call this anabolic resistance.
The mechanism centers on the leucine threshold: every meal needs a minimum dose of leucine to flip the "build muscle" switch. Younger adults clear that bar with 20-25 g of protein; older adults need closer to 25-30 g per meal. A once-adequate breakfast may now quietly fall short. This is also why when you eat protein matters almost as much as how much, the threshold has to be cleared meal by meal, not averaged over the day. Most experts recommend spreading protein across three or four real meals rather than saving it all for dinner.
Muscle loss outpaces the calendar, and strength loses faster still
Muscle is your body's largest amino acid reserve, drawn on first during illness, injury, or a hospital stay, when immune response and wound repair need building blocks faster than food alone can supply.
That's a big reason low muscle mass is linked to longer hospital stays and slower recovery. Every well-built meal is a deposit into a reserve you might need without warning. You don't choose when the withdrawal happens , you choose how much is in the account beforehand. Age compounds a separate, faster problem: after 30, adults lose roughly 3-8% of muscle mass per decade, doubling after 60. Strength drops even faster than size, because the fast-twitch fibers responsible for quick reactions, the ones that catch you when you stumble are the first to shrink. Protein won't reverse that clock, but it's one of the few levers that meaningfully slows it.
Distribution matter as much as the daily total
None of this requires a dramatic diet overhaul and it's often not even an "eat more" problem. Many older adults already eat enough protein, it's just piled into dinner, while breakfast and lunch barely register, wasting the body’s limited capacity to use it at once. In practice:
- Rebalance, don't just add. Toast and tea breakfasts are usually the biggest gap, an egg or two, or a bowl of curd with nuts, closes it without much effort.
- Real portions not garnishes. A fist-sized serving of dal, paneer, fish, chicken, eggs, or curd spread across 3-4 meals, not a spoonful at breakfast and everything else at dinner.
- Whole foods first. Dal, eggs, paneer, curd, fish, sprouts get most people there. Supplements are a backup for a specific gap not a replacement for real food.
“Enough protein” used to mean“ enough to avoid getting sick.” Now it means enough to stay capable of getting up off the floor without thinking, climb stairs without pausing, with something in reserve for the day your body needs to fight. That's a different number, and worth knowing.
